How to sleep better: 9 changes that are not a mountain retreat
Caffeine, light, phone and temperature. A sleep guide people search every night — no mattress ads.

“How to sleep better” is searched at 01:14, which is the worst time to read a guide. Save it for 21:00. Sleep is not fixed by a miracle supplement the same day. You remove what breaks it and become boring on purpose.
Caffeine and alcohol
The 17:00 coffee is still in you at 23:00 if you metabolise slowly. Cut it for a week and measure. Alcohol knocks you down and wakes you at 03:00. It is a sedative that wrecks the second half of the night, not a hypnotic.
Light and phone
Bright light in the morning (yes, even if it rains). Warm, low light at night. Phone off the pillow: if it is the alarm, across the room. The scroll is not “winding down”. It is a slot machine on the pillow.
Temperature and noise
A cool room, not a sauna. Earplugs or white noise if you have neighbours. A fan is sometimes the best sleep gadget and it will not trend on Instagram.
If you do not drop in 20 minutes
Leave the bed, keep the lights low, read something boring on paper. Come back when you yawn. Staring at the ceiling trains the brain to hate the bed.
If this lasts months
Sleep hygiene is not a doctor. Apnoea, pain, medication and chronic anxiety need a clinic. This page does not diagnose.
FlexChar links this to morning habits because they are the same clock. We update when the heavy evidence moves, not on every biohacker tweet.
Frequently asked questions
Melatonin?
It can help with jet lag. Daily use: ask a professional. More milligrams is not more sleep.
Naps?
20 minutes, not at 19:00. A 90-minute late nap can steal the night.
